Protocol 6 of 7

Gut Health Protocol

A food-first stack for the gut: fiber and fermented foods to feed a diverse microbiome, then a probiotic, a gentle prebiotic fiber, butyrate, and L-glutamine to support a healthy gut environment, regularity, and gut lining integrity. Digestive enzymes are an optional extra for heavier meals.

How this connects
  • Gut ↔ stress + sleep. Through the gut-brain axis, stress and short nights can unsettle digestion, and an unsettled gut can feed back into stress signaling and sleep quality. Pair this with Sleep + Stress.
  • Gut ↔ metabolic health. Fiber, a diverse microbiome, and steady digestion support even energy around meals and healthy glucose metabolism. See Weight / Metabolic Support.
  • Gut ↔ training recovery. Digestion is where protein becomes the building blocks for recovery, and L-glutamine supports both gut lining integrity and recovery. See Energy / Focus.

Habits that make this protocol work

These cost nothing and do the heavy lifting. Supplements are meant to sit on top of them, not replace them.

  • Plant + fiber varietyAim for a wide variety of plants across the week (vegetables, fruit, beans and lentils, whole grains, nuts, seeds, herbs). Different fibers feed different gut microbes; ~30 different plants a week is a popular target.
  • A fermented food dailyA serving or two of yogurt, kefir, sauerkraut, kimchi, or miso. Plain, unsweetened versions with live cultures are the simplest place to start.
  • Walk after mealsA 10–15 minute easy walk after eating supports digestion and a healthy post-meal glucose response. After dinner is the easiest one to make a habit.
  • Finish eating 2–3 h before bedGiving digestion a head start before you lie down supports both comfortable digestion and more settled sleep.
  • Slow down and chewSit down, put the fork down between bites, and chew thoroughly. Digestion starts in the mouth, and eating slowly helps you notice when you’re full.
  • A few slow breaths before mealsThree to five slow breaths with long exhales before you eat helps shift your body into “rest and digest” mode, especially on stressful days.

The stack

5 products · Brand options are listed for each; choose one that fits your preferences and budget.

Probiotic (Spore-Based or Multi-Strain)

Brands
Seed · Momentous · Thorne · or similar
Typical dose
Per label (strains and CFU counts vary widely; commonly 1–2 capsules daily)

Beneficial bacteria that support a healthy gut microbiome and support digestive comfort and regularity. Spore-based strains are built to survive stomach acid; multi-strain formulas offer breadth.*

Choose products that list exact strains and a CFU count guaranteed through the expiration date. Give one product 4+ weeks before judging it. Check with your clinician first if you are immunocompromised.

Prebiotic Fiber (PHGG, Acacia, or similar)

Brands
Thorne · Momentous · or clean, single-ingredient brands
Typical dose
Start ~2–3 g daily, building toward ~5–10 g over 2–3 weeks

Gentle, fermentable fiber (partially hydrolyzed guar gum or acacia) that feeds beneficial gut bacteria, supports regularity, and helps your microbes make short-chain fatty acids like butyrate.*

Start low and go slow: adding fiber too fast can cause temporary gas or fullness. Drink plenty of water and take it a couple of hours apart from medications.

Butyrate or Tributyrin

Brands
BodyBio · or similar quality brands
Typical dose
Per label (commonly ~300–1,000 mg daily, with meals)

Butyrate is the short-chain fatty acid your gut bacteria make from fiber, and the preferred fuel for the cells lining the colon. A supplemental form supports gut lining integrity and a healthy gut environment.*

Butyrate salts have a strong smell (capsules help); tributyrin is a more stable form. Food first: fiber helps your own microbes make butyrate.

Recovery angle: Energy / Focus

L-Glutamine

Brands
Thorne · Momentous · Transparent Labs
Typical dose
~5 g daily (labels commonly range 2–10 g)

The most abundant amino acid in the body and a key fuel for the cells lining the gut, so it supports gut lining integrity. It also supports recovery for people who train hard, which ties it to the Energy / Focus protocol.*

Mixes easily into water or a shake. Check with your clinician first if you have kidney or liver concerns.

Optional

Digestive Enzymes (Optional)

Brands
Thorne · or similar
Typical dose
Per label, taken at the start of larger or richer meals

A broad-spectrum blend (protease, amylase, lipase) that supports the digestion of protein, carbohydrates, and fat, and supports post-meal comfort with heavier meals.*

Optional: most people won’t need these daily. Try the free habits first. Check with your clinician if you take medication or are pregnant.

Talk to your healthcare provider first. Supplements affect everyone differently and can interact with medications. Start with one product at a time at the low end of the dose range, and check with your clinician before starting, especially if you are pregnant, nursing, taking prescription medication, or managing a health condition. Doses shown are typical label ranges, not personal recommendations.
